Should You Delay Your Morning Coffee?

You've probably seen the advice. Don't drink coffee right when you wake up. Wait 90 minutes, maybe 120, and you'll get more out of it, avoid the afternoon crash, and sleep better.

It's everywhere. It's also one of those claims that gets repeated so confidently and so often that almost nobody stops to ask what it rests on. So we went looking.

The short answer: the underlying biology is real, the specific advice is mostly untested, and the version you've read is probably wrong about the mechanism.

Where the rule came from

The 90-minute rule was popularized by Andrew Huberman, the Stanford neuroscientist behind the Huberman Lab podcast. His argument goes roughly like this. When you wake up, cortisol rises in what's called the cortisol awakening response. That rise helps clear adenosine, the molecule that builds up sleep pressure. Drinking caffeine during that window interferes with the process, and you pay for it later with a mid-morning or afternoon dip.

It's a tidy story. Cortisol, adenosine, a specific number of minutes, a consequence you've felt yourself. That's why it spread.

The part most articles get backwards

Here's a detail that shows up in the actual research and almost never in the blog posts repeating the rule.

Adenosine levels are at their lowest right after you wake up, not high. Michael Grandner, who directs the sleep and health research program at the University of Arizona, explains it plainly: adenosine decreases while you sleep, so immediately on waking there's very little of it in your brain for caffeine to block.

That changes the argument. The reason early coffee might feel underwhelming isn't that it's interfering with some cleanup process. It's that caffeine works by occupying adenosine receptors, and at 6 a.m. there isn't much adenosine competing for them. Less to block means less noticeable effect.

Same conclusion, different mechanism. And the difference matters, because the popular version implies you're doing damage, while the accurate version just says you're wasting some of the coffee.

What sleep researchers actually say

This is the part that should give the rule's more enthusiastic promoters pause.

Grandner says there are no studies on what the optimal timing should be. None. He personally waits 30 to 60 minutes, but he frames that as personal preference rather than evidence-based practice. He also says, directly, that there's no harm in having caffeine first thing.

Marilyn Cornelis, a caffeine researcher at Northwestern University's Feinberg School of Medicine, offers a different reason to consider delaying that has nothing to do with cortisol. If you want to limit yourself to caffeine once a day, having it later in the morning extends its effect into the early afternoon, which is when most people's alertness dips anyway. That's a scheduling argument, and it's a good one.

There's also a practical wrinkle worth knowing: caffeine takes about 20 to 30 minutes to absorb into the bloodstream and reach the brain. So the coffee you drink at 7 isn't working at 7. And how long it keeps you sharp varies considerably between people, partly for genetic reasons.

The hole in the theory

One critique of the 90-minute rule points at something the original argument doesn't account for. High-intensity exercise first thing in the morning produces a cortisol response too. If the concern is that caffeine disrupts the natural cortisol pattern, then a hard morning workout should raise the same concern, and nobody tells you to delay that.

You'd also expect that if the effect were as strong as claimed, someone would have run the study by now. It wouldn't be difficult or expensive. The absence of that study, years after the claim went viral, is itself a piece of information.

So what should you actually do

Here's an honest read.

If you drink coffee immediately on waking and feel fine, keep doing it. There's no evidence you're harming yourself, and the researcher who studies this for a living says so.

If your morning coffee feels like it does nothing and you find yourself making a second cup by 10, try pushing the first one back 30 to 60 minutes and see what happens. The adenosine explanation predicts it should hit harder. That's a testable thing you can check on yourself in a week.

If you're trying to cap yourself at one caffeinated drink a day, timing it later in the morning is genuinely useful, for the scheduling reason Cornelis gives rather than the hormonal one.

And if your real problem is that you're drinking caffeine at 3 p.m. to fix a crash caused by caffeine at 7 a.m., timing adjustments are working on the wrong end of the problem.

The gap the rule is actually pointing at

Strip away the specifics and the 90-minute rule is popular because it names a real frustration. People feel like their relationship with caffeine has stopped working. The first cup does less than it used to, the afternoon requires another one, and the sleep that follows is worse, which makes the next morning harder.

That cycle is real, and it isn't about timing. It's about tolerance, and about using a stimulant to solve a problem that isn't always a stimulant-shaped problem. Sometimes the 3 p.m. dip is circadian. Sometimes it's a heavy lunch. Sometimes you're just underslept and no amount of scheduling fixes that.

The interesting question isn't when to drink caffeine. It's what you reach for in the moments where caffeine is the wrong tool: late afternoon, when a coffee will cost you sleep, or the stretch where you need to stay level rather than get lifted.
